How this detraining estimate is calculated

Detraining — the loss of training adaptations when the training stimulus stops — is one of the better-studied areas of exercise physiology, but almost all of it is published as ranges rather than formulas. This calculator turns the two most-cited data sets into a continuous estimate so you can put a number on your own break instead of guessing from a chart.

The underlying curve

The anchor points come from Coyle's classic training-cessation work and the Mujika & Padilla detraining reviews: VO2 max falls roughly 7% over the first three weeks, reaches about 15–16% down by twelve weeks, and then flattens as it approaches an untrained baseline. The decline is not linear — it is steep early and progressively slower, so this tool models it as a decaying curve rather than a straight line. That is why two weeks off costs you far more than the second two weeks do.

Three modifiers are then applied:

  • Training background. Highly trained athletes lose a larger percentage early on, because a bigger share of their VO2 max sits in trainable adaptations like plasma volume. Recreational trainees start closer to baseline and have less to give back.
  • Activity during the break. This matters more than most people expect. Maintaining even one or two sessions a week preserves the large majority of aerobic fitness — the research consistently shows that reduced training is dramatically different from full cessation. Daily walking sits in between.
  • Age. Losses accelerate modestly after about 50, and strength in particular declines faster in older adults than in younger ones during layoffs.

Strength is estimated separately, and it behaves differently

Aerobic fitness and strength do not detrain on the same clock, which is the single most useful thing to understand about a break. Maximal strength holds remarkably well: most people show little measurable loss for the first three to four weeks, and a meta-analysis of training cessation found younger adults can take roughly a month away before performance suffers much. Muscle fibres retain the extra nuclei they gained during training, so the machinery for rebuilding stays in place long after the size and strength have faded.

What this tool cannot tell you

  • Why you feel slow. If you have not taken a break and still feel slower, detraining is rarely the explanation. Accumulated fatigue, poor sleep, low iron, under-fuelling, heat and illness explain far more of these cases.
  • Your structural readiness. Tendons, ligaments and bone re-adapt more slowly than your cardiovascular system. Feeling aerobically ready is exactly when comeback injuries happen.
  • Illness and injury layoffs. A break caused by illness or injury usually costs more than the same length of holiday, because the body is also spending resources on recovery.

Why does aerobic fitness drop so much faster than strength?
