What is a calorie surplus and how does it build muscle?
A calorie surplus occurs when you consume more calories than your body burns in a day. That extra energy, combined with a resistance training stimulus, gives your body the raw materials it needs to build new muscle tissue. Without a surplus, muscle growth is far more limited, no matter how effective the training programme is — building new tissue requires more energy than simply maintaining what you already have.
Your Total Daily Energy Expenditure (TDEE) is the total number of calories your body burns in a day. Eating above your TDEE creates a surplus; the size of that surplus, combined with your training experience, determines how much of the resulting weight gain is muscle versus fat.
The 7,700 calorie rule
A commonly cited figure is that 1kg of body weight gained or lost corresponds to roughly 7,700 calories. A daily surplus of 350 kcal creates a weekly surplus of roughly 2,450 kcal — around 0.32kg of weight gain per week. In a surplus, that weight gain is a mix of muscle and fat rather than pure fat, and the ratio between the two depends heavily on surplus size and training experience.

📌 Why bigger surpluses aren't better for muscle
Your body can only build a limited amount of new muscle per day, regardless of how many extra calories are available. Once a surplus exceeds what your muscle-building process can actually use, the remainder is stored as fat rather than accelerating muscle growth — meaning a 1000 kcal surplus does not build muscle meaningfully faster than a 400 kcal surplus, it just adds more fat along the way.
Why protein matters in a surplus
Extra calories alone don't build muscle — the amino acids for new tissue come from dietary protein. Eating 1.6–2.2g of protein per kg of body weight during a surplus gives your body the material it needs to actually use the extra energy for muscle rather than defaulting to fat storage. Protein also has the highest thermic effect of the three macronutrients, meaning a smaller share of a protein-rich surplus is available for fat storage compared to the same surplus made up mostly of carbs or fat.
Training experience changes your ideal surplus
Beginners — roughly the first year of consistent resistance training — respond to a calorie surplus with a notably higher rate of muscle growth than more experienced lifters, sometimes called "newbie gains." This means beginners can often use a larger surplus (up to the moderate or even aggressive end of the range) and still see a favourable muscle-to-fat ratio, since their muscle-building ceiling is temporarily higher.
Intermediate and advanced lifters have a lower daily muscle-building ceiling, so the same large surplus that worked well as a beginner increasingly just adds fat. Experienced lifters generally get better long-term results sticking to a lean bulk (200–300 kcal/day) and accepting a slower rate of visible progress in exchange for a better body composition outcome.
Tracking your intake accurately
Under-eating relative to your calculated target is the most common reason a "surplus" doesn't produce weight gain. Cooking oils, sauces, dressings, and drinks are frequently left untracked, and these easily account for 100–300 uncounted calories a day — enough to erase a lean bulk's entire surplus. Weighing food with a kitchen scale for 1–2 weeks gives a far more accurate picture than estimating portions by eye.
